30-Minute Bodyweight Conditioning Workout (High intensity)

A 30-minute no-equipment conditioning session, high intensity focus: Squat jump, Push-up, High knees, Burpee (step-back OK), Skater jump, Mountain climber and Jumping jack. Warm-up and cool-down are built in, and every step is on the clock.

You'll need: Just floor space. A couch, step or wall helps.
Before you start: Switch to the easier or quieter option at any point. The clock keeps the session honest either way.

How to progress

Progress volume first: add one round or 5 seconds of work before you push intensity. Keep most sessions at a "hard but conversational between sets" effort, with one harder day a week at most.

Why this works

Intervals with structured rest let you work hard in short bouts and recover enough to keep good form. It counts toward the 75–150 minutes of vigorous activity a week that health guidelines recommend.

Safety: Stop any exercise that causes sharp or joint pain. Move with control, choose a load you could lift 2–3 more times, and pick the easier option whenever form slips.

Interrupted?

Tap Pause, or just leave the screen and the timer pauses itself. Your place is saved on this device, so you can come back later and tap Resume there. Lost track mid-circuit? Restart this round takes you back to the first exercise of the current round.
