Quiet No-Jumping Workout You Can Do During a Nap

Pick moves where nothing lands: squats, split squats, glute bridges, push-ups, dead bugs and planks. Do them slowly, about 3 seconds down, so they stay hard without jumping. Set a 10, 20 or 30 minute timer, train on a mat in the room farthest from the nursery, and stop the set if the monitor lights up.

The 10, 20 and 30 minute quiet versions

Same five moves every time. You only change how many rounds you do. A round is 5 minutes.

  1. Slow squat
  2. Split squat (left, then right)
  3. Glute bridge
  4. Push-up (on knees or hands on the couch is fine)
  5. Dead bug
  • 10 minutes: 2 rounds. Each move 40 seconds on, 20 seconds off.
  • 20 minutes: 4 rounds. Each move 40 seconds on, 20 seconds off.
  • 30 minutes: 6 rounds. Each move 40 seconds on, 20 seconds off. Add a 1 minute rest between rounds if you need it.

Want a timer and form notes? The 10 min legs and core routine uses the same kind of moves with the clock built in.

The moves, ranked by noise

  • Silent: glute bridge, dead bug, plank, wall sit.
  • Almost silent: slow squat, push-up, split squat with feet planted.
  • Can thud: walking lunges, burpees, anything where you drop down fast. Skip these during a nap.
  • Loud: jumping jacks, jump squats, skipping rope. Save them for when everyone is awake.

How to make it harder without jumping

Go slow. 3 seconds down, 1 second pause at the bottom, normal speed up. A set of 10 slow squats takes about 50 seconds, and your legs will feel it. When 40 seconds of slow reps gets easy, try single-leg glute bridges, a longer pause, or hold a dumbbell at your chest.

Where to set up so nobody hears you

Pick the room farthest from the nursery. Put down a mat or a rug, which takes most of the sound out of your feet and hands. Keep the baby monitor where you can see it, and put your phone timer on vibrate.

If the kid wakes up at minute 6

Stop and go get them. If they settle back down, restart the round you were on. If they don't, you still did 6 minutes. That counts. Here's why short sessions add up.

Got bands or a dumbbell?

We have quiet versions with gear too: the 10 min quiet dumbbell circuit and the 20 min quiet band circuit. Short on space? See the small-space home gym under $300. More gear-free options are on the no-equipment workouts page and the 10 minute workouts page.

Quick answers

What's a workout I can do while the baby naps?

Squats, split squats, glute bridges, push-ups, dead bugs and planks in a circuit. 10 reps each, slow on the way down, for 10, 20 or 30 minutes. Nothing leaves the floor, so there is no thud.

Which exercises make no noise at all?

Glute bridges, dead bugs, planks and wall sits are about as quiet as it gets. Slow squats and push-ups are close behind. Lunges get loud if you step hard, so do split squats with your feet planted instead.

How do I make a no-jump workout hard enough?

Slow it down. Take 3 seconds on the way down and pause 1 second at the bottom. Then add reps, move to a harder version like single-leg bridges, or hold a dumbbell.

Can I do this at night after bedtime?

Yes. Same moves, same timer. If someone sleeps below you, stay on a mat and skip anything where you drop to the floor fast.

What if the kid wakes up halfway?

Stop the timer and go get them. If they settle, start the round you were on again. If they don't, a 6 minute workout still counts.
